One of the most common things I hear from patients at my Morrisville practice is, *"I feel great after my adjustment โ€” how do I make it last?"*

That's exactly the right question to be asking.

Chiropractic care is powerful, but what you do between visits matters just as much as what happens on the table. The good news? A few simple, consistent habits at home can dramatically reduce pain, improve your posture, protect your spine, and keep you feeling better longer.

Here are 10 practical, proven wellness tips I recommend to my patients throughout Bucks County every single day.

1. Fix Your Sleep Position (Your Spine Will Thank You)

You spend roughly a third of your life sleeping โ€” so your sleep position has a huge impact on spinal health.

**Best positions:**
- **On your back** with a pillow under your knees to maintain the natural curve of your lower back.
- **On your side** with a pillow between your knees to keep your hips, pelvis, and spine aligned.

**Avoid sleeping on your stomach.** This forces your neck to rotate for hours at a time and puts enormous stress on your cervical spine โ€” a leading cause of neck pain and morning headaches.

**Pillow tip:** Your pillow should keep your head in a neutral position โ€” not tilted up or drooping down. If you wake up with a stiff neck, your pillow height is likely the culprit.

2. Set Up Your Desk the Right Way

Whether you're working from home in Morrisville or commuting to an office in Bucks County, most of us spend hours at a desk. Poor ergonomics is one of the top causes of chronic neck pain, upper back tension, and headaches I see in my practice.

**Ergonomic desk checklist:**
- **Monitor height:** The top of your screen should be at or just below eye level.
- **Monitor distance:** About an arm's length away (18โ€“24 inches).
- **Chair height:** Feet flat on the floor, knees at a 90-degree angle.
- **Armrests:** Elbows should rest comfortably at roughly 90 degrees.
- **Keyboard and mouse:** Close enough that your shoulders stay relaxed โ€” not reaching forward.
- **Lumbar support:** Use a lumbar roll or rolled towel to support the natural inward curve of your lower back.

If you're using a laptop, consider an external keyboard and mouse with a laptop stand to raise the screen to eye level.

3. Take a Movement Break Every 30 Minutes

Sitting is often called *the new smoking* โ€” and for good reason. Prolonged sitting compresses spinal discs, tightens hip flexors, weakens your core, and reduces circulation.

**Set a timer** on your phone or computer to stand up and move for 2โ€“3 minutes every 30 minutes. Even a short walk to the kitchen, a few shoulder rolls, or a quick stretch can make a significant difference over the course of a workday.

If you have a standing desk, alternate between sitting and standing throughout the day rather than standing the entire time.

4. Do These 3 Daily Stretches for Your Spine

These three stretches take less than 10 minutes and address the most common areas of tension I see in Bucks County patients.

Cat-Cow Stretch *(Lower Back & Thoracic Spine)* 1. Start on your hands and knees, wrists under shoulders, knees under hips. 2. **Inhale:** Drop your belly, lift your head and tailbone (Cow). 3. **Exhale:** Round your spine toward the ceiling, tuck your chin and pelvis (Cat). 4. Repeat 10 times, moving slowly with your breath.

Chin Tuck *(Neck & Upper Back)* 1. Sit or stand tall. 2. Gently pull your chin straight back โ€” like you're making a double chin. 3. Hold 3โ€“5 seconds. Release. 4. Repeat 10 times.

This counteracts forward head posture, which is extremely common in people who use phones and computers frequently.

Knee-to-Chest Stretch *(Lower Back & Hips)* 1. Lie on your back with knees bent. 2. Pull one knee gently toward your chest, holding behind the thigh. 3. Hold 20โ€“30 seconds. Switch sides. 4. Repeat 2โ€“3 times per side.

5. Strengthen Your Core โ€” It Protects Your Spine

Your core is your spine's natural support system. Weak core muscles force your spine to compensate, leading to chronic back pain and instability.

You don't need a gym. Start with these:

  • **Dead bug:** Lie on your back, arms up, knees at 90ยฐ. Slowly lower one arm and the opposite leg toward the floor. Return. Alternate sides. 3 sets of 8โ€“10 reps.
  • **Glute bridge:** Lie on your back, knees bent. Press through your heels to lift your hips. Hold 2โ€“3 seconds at the top. 3 sets of 12โ€“15 reps.
  • **Bird dog:** On hands and knees, extend one arm and the opposite leg. Hold 3 seconds. Alternate. 3 sets of 8 reps per side.

Consistency matters more than intensity. Even 10 minutes a day, 4โ€“5 days a week, produces real results.

6. Check Your Posture Right Now

Here's a quick posture self-assessment:

1. Stand with your back against a wall.
2. Your **heels, buttocks, shoulder blades, and the back of your head** should all touch the wall.
3. You should be able to slide your hand behind your lower back โ€” there should be a small natural curve there.

If this feels uncomfortable or impossible, your posture needs attention.

**Daily posture reminders:**
- **Ears over shoulders, shoulders over hips.** Think tall, not stiff.
- When using your phone, bring it up to eye level instead of dropping your chin down. Every inch your head tilts forward adds roughly 10 pounds of stress to your cervical spine.
- When standing, distribute weight evenly on both feet โ€” avoid habitually shifting to one hip.

7. Apply Heat or Ice the Right Way

Knowing when to use heat vs. ice can speed up recovery and reduce unnecessary pain.

**Ice (first 48โ€“72 hours after an injury):**
- Reduces inflammation and numbing acute pain.
- Apply for 15โ€“20 minutes at a time with a cloth barrier.
- Good for: new injuries, acute flare-ups, swelling.

**Heat (chronic pain, muscle tightness, stiffness):**
- Relaxes muscles and increases circulation.
- Apply for 15โ€“20 minutes.
- Good for: muscle tension, chronic back or neck stiffness, before stretching.

**Never apply ice or heat directly to skin**, and avoid sleeping with a heating pad โ€” both can cause burns or worsen inflammation.

The intervertebral discs in your spine are largely made of water. They absorb shock and maintain spacing between vertebrae โ€” but they lose fluid throughout the day and must be replenished.

Dehydration contributes to disc degeneration, stiffness, and back pain over time.

**General guideline:** Aim for half your body weight in ounces of water per day. So if you weigh 160 lbs, drink at least 80 oz of water daily.

Start your morning with a full glass of water before coffee. Your spine (and your whole body) will notice the difference.

- Avoid caffeine after 2 p.m.
- Consider a **supportive mattress** โ€” medium-firm tends to work best for most spinal conditions. If your mattress is older than 8โ€“10 years, it may be contributing to your back pain.
